
The default 20 percent of calories most macro apps assign to protein leaves a 180-pound lifter at about 100 grams a day. If you train four days a week, you want closer to 145 to 180 grams. The gap is real food: roughly one chicken breast plus one cup of Greek yogurt on top of what you already eat.
I have read this same pattern in thousands of logs. Someone starts tracking, trusts the number the app hands them, and undereats protein by 40 to 70 grams a day for months while wondering why their lifts stall and the scale weight they lose comes off soft. The calories were fine. The split was wrong. Most macro apps set your protein too low because the default is a percentage of calories, and a percentage does not know you lift.
The standard app default falls short because it ties protein to a share of total calories instead of to your bodyweight. MyFitnessPal ships with a 20 percent protein default. At a 2,000 calorie cutting target that is 100 grams. For a 180-pound lifter that works out to 0.55 grams per pound, which sits below the range research supports for anyone training hard.
The problem compounds when you cut. Lower your calories and the percentage stays fixed, so your protein in grams drops right when you need it highest to hold muscle in a deficit. Drop from 2,400 to 1,800 calories at a flat 20 percent and you just cut 30 grams of protein out of your day without touching a food. That is the opposite of what should happen.
A percentage-of-calories model made sense when the goal was general healthy eating. For a lifter chasing a body composition goal, grams per pound of bodyweight is the number that matters, and it should be locked before carbs and fat move at all.
A four-day lifter should hit roughly 0.7 to 1.0 grams of protein per pound of bodyweight, with the top of that range reserved for a cut. This is where the published research lands. A 2018 meta-analysis by Morton and colleagues in the British Journal of Sports Medicine found muscle and strength gains plateaued around 1.6 grams per kilogram, which is about 0.73 grams per pound, for people doing resistance training (Morton et al., 2018). The International Society of Sports Nutrition puts the working range at 1.4 to 2.0 grams per kilogram, or roughly 0.64 to 0.91 grams per pound, for building and keeping muscle (Jäger et al., 2017).
When you are in a calorie deficit, push toward the high end. A leaner lifter cutting benefits from more protein, not less, because it protects muscle when energy is scarce and keeps you full on fewer calories.
Here is what that looks like in grams for common bodyweights:

Notice the cut column is the highest, not the lowest. That is the inversion the percentage model gets backwards. If you carry a lot of fat, base the target on your goal weight or lean mass instead of scale weight so you are not chasing an inflated number. A 250-pound lifter aiming for 200 does not need 250 grams of protein. Anchor to 200.

One more reason to fix protein first. It is the macro people miss most often when they eyeball portions. Carbs and fat are calorie-dense and easy to overshoot by accident. Protein is the one you have to plan for, so plan for it first.

Stack two or three of those onto meals you already have and the gap closes without adding a fourth meal or a lot of cooking. A common fix I see work: whey in the morning, a palm-sized meat portion doubled at lunch and dinner. That alone moves most people from a shortfall into range.
Spread it across the day rather than loading it all at dinner. Aim for 30 to 50 grams per meal across three or four meals. Your body uses protein more effectively when it arrives in steady doses, and it is far easier to hit 170 grams as four meals of 40-plus than to cram it into two.
Cost matters too. Chicken thighs, eggs, whole milk, canned tuna, and store-brand whey are the cheapest grams per dollar. You do not need expensive protein to hit these numbers. You need to hit them consistently.
Is more protein than 1 gram per pound better for a lifter? No, not for muscle. The research shows returns flatten past roughly 0.7 to 0.9 grams per pound for muscle building. Going higher on a cut helps with fullness and muscle retention, but past about 1 gram per pound you are mostly trading carbs or fat for protein with little extra benefit.
What is a good protein target if I am overweight and cutting? Base it on your goal weight or lean body mass, not your current scale weight. A protein target set on an inflated bodyweight can push you to eat 40 to 60 grams more than you need and crowd out training carbs.
